Muscle-Up by 30 — The Bucket List Plan
Mission: a ring muscle-up by the end of May 2027 — right around when I turn 30. Started 2026-08-31 — about nine months of runway. The rep can be ugly at first — a little swing is fine. The goal ladder: any muscle-up → less momentum → strict. Each rung is a win.

Why this is very doable: the muscle-up is a strength-to-weight trick. At 31.5% body fat, the fat loss alone is worth ~5 reps of pulling power. Pull-ups 6-8 + dips 1 is the classic "stall at the transition" profile — that's where the program aims.
Equipment (already owned — zero new purchases)
- Rogue P-4 pull-up bar — wall-mounted at 7 ft 9 in — grab it standing on your toes, hang without tucking legs, no jump needed. Set up exactly right.
- 2× Rogue wooden gymnastic rings — preset heights, slide-adjustable in seconds
- Ab straps · resistance bands (pull-up/dip assist) · Therabands (warmup + shoulder work) · wobble boards + squat wedges (lower body) · hand bands
- Garage-gym advantage: everything hangs permanently → grease-the-groove is frictionless.
The four phases
Phase 1 — Foundation (Sep–Oct 2026)
Goal: strict pull-ups 10–12, ring dips 5+, false grip 20s, ring support 30s.

Weekly: Mon = pull · Wed = push · Fri = skill. Deload week every 4th week. Grease-the-groove: 3–5 submaximal pull-ups on the bar whenever you pass it, never to failure.
False grip is the non-negotiable — heel of palm on the ring, wrist flexed. It's a tissue-tolerance skill: expect 2–4 weeks of wrist discomfort. Short frequent holds, never sharp pain (GMB, False Grips).
Phase 2 — Explosive pull + transition (Nov–Dec 2026)
Goal: chest-to-ring pulls, deep dips, slow negatives, first band-assisted muscle-up.

Transition cues: pull to lower chest, lean shoulders forward, drive elbows from in front → behind, punch the rings down and back — it's a fast sit-up into the dip (GymnaseTips, Fitloop).
Phase 3 — First rep (Jan–Mar 2027)
Goal: any muscle-up by end of March — kipping allowed.

Kip policy: I'm allowed to kip from Phase 3 onward — the first rep may swing. Kipping before Phase 3 masks weakness; after the first rep exists, every session works on swinging less (CrossFit threshold training).
Phase 4 — Refine (Apr–May 2027)
Goal: 3+ reps, minimal momentum, strict negatives owned. Birthday gate: muscle-up on camera May 21.

Body composition (DEXA monthly — the strength-to-weight lever)
Every pound of fat lost at constant lean mass ≈ free pull-up reps. Target: −0.5 to −1 lb/week → ~165 lb and ≤24% by May.

Diet — keep the foods, tune the amounts
Current day is already close — protein first, then gentle cuts:
- Protein: 140–160 g/day (0.8 g/lb at 180 lb). Current 100 g is the floor, not the target.
- Keep: Fairlife shake breakfast · black coffee · Red's burritos lunch · ground beef + noodles + air-fryer carrots dinner · kefir + banana + cherries + protein dessert.
- One swap, not a purge: on cut days the dessert is the kefir shake, not ice cream. Ice cream is a budgeted item — fit it in on deload weeks and birthdays.
- Deficit: 300–500 kcal/day, tracked loosely; scale = weekly average weight. If the DEXA Δ stalls two months running, cut 200 more or add 2 walks.
- Protein-timing bonus: 25–40 g within an hour of the pull sessions.
Safety doctrine (non-negotiable — this is the whole ballgame)
- Theraband warmup every session — shoulder circles, external rotations, band pull-aparts, 5 min minimum. The 8–9 months of rehab gets protected, not spent.
- Sharp joint pain = stop that drill. Muscle soreness is fine; wrist/elbow/shoulder sharp pain means scale down, not push through.
- Deload every 4th week — half volume, half sets, no PR attempts.
- No kipping before Phase 3. Swinging on unprepared elbows is how this story ends early.
- False-grip tolerance builds over weeks — never long painful hangs in month 1.
- Muscle-ups are CNS-heavy: skill sets at 1–5 reps, 2–3 min rest, never to failure twice in a row.
Calibration — from my own work-capacity data
Full analysis: fitness/activity-analysis.md (708 Apple Health workouts, 25 months). Short version: I peak May–Oct and cliff in Nov–Dec, so the plan is tuned to it — ramp hard in Sep–Oct, schedule the deload into November on purpose, protect strength sessions Jan–Mar, and let the birthday rep ride the spring peak. Two governors: >40 workouts/month → cap strength at 3×/week; <15 → strength first, cardio optional.
